
HIIT vs. Steady-State: Building the Right Cardio Mix as You Age
Both camps insist they're right. The research says you need both — just not in equal amounts.
Every couple of months, a client shows up with a headline burned into their brain: "HIIT is wrecking your joints after 40," or "Zone 2 is a waste of time — go hard or go home." Social media has turned cardio into a tribal war, and depending on which influencer you followed last, you're either doing intervals until you see stars or spending 45 minutes on the treadmill at a pace slow enough to read a book. Neither camp is lying to you. They're each holding one piece of a bigger picture. Here's what the research actually shows about building a cardio mix that works after 40 — and why the right answer isn't either/or.
What Zone 2 Actually Does For You After 40
Zone 2 — the pace where you can hold a conversation but wouldn't want to sing along to the radio — sits right at or just below your first lactate threshold, the point where lactate starts to build in your blood but your body can still clear it as fast as you produce it1. Physiologist Iñigo San-Millán, whose lab work on metabolic flexibility has become the reference point for this style of training, has shown that this specific intensity is what stimulates mitochondrial function and fat oxidation the most, largely because it recruits your slow-twitch, fatigue-resistant muscle fibers rather than the fast-twitch fibers HIIT relies on2. Practically, that means Zone 2 builds your aerobic engine — the machinery that lets you recover between hard efforts, burn fat as fuel, and do the same hike or bike ride tomorrow without needing three days to bounce back. It's also the lowest-cost training you can do: minimal joint pounding, minimal nervous system fatigue, and low enough effort that you can do it several times a week without digging a recovery hole.
What HIIT Actually Does That Zone 2 Can't
Zone 2 has a ceiling, though, and that ceiling is VO2 max — your body's maximum capacity to take in and use oxygen. A 2015 meta-analysis in Sports Medicine, pooling 13 controlled trials, found that high-intensity interval training produced VO2max gains of roughly 4.9 ml/kg/min, more than double the 1.9 ml/kg/min gain from moderate continuous training over the same training period3. That gap exists because HIIT forces your heart to push closer to its maximum stroke volume and recruits muscle fibers steady-state cardio never touches. If Zone 2 builds the engine, intervals are what stretch the engine's redline higher — and that redline turns out to matter more than almost anything else you can measure.
VO2 Max: One of the Strongest Predictors We Have
Here's why that redline is worth chasing. A 2018 study in JAMA Network Open followed more than 122,000 adults who completed a treadmill stress test at the Cleveland Clinic and tracked their outcomes for a median of 8.4 years. The least-fit group faced roughly five times the mortality risk of the elite-fit group, and every 1-MET increase in cardiorespiratory fitness — about 3.5 ml/kg/min of VO2max — was tied to a 13–15% drop in all-cause mortality risk, regardless of age, sex, BMI, or existing health conditions4.
Worth being straight about the caveat here: this is an observational study of people referred for treadmill testing, not a random slice of the population, and it can't fully rule out reverse causation — someone with undiagnosed illness will score low on a fitness test because they're already sick, not the other way around. The study's own authors say as much.
But the pattern isn't a one-off. A separate Danish cohort followed over 5,100 middle-aged men for 46 years and found roughly five extra years of life expectancy in the fittest 5% versus the least-fit 5%, after adjusting for other risk factors5. So call VO2max what the evidence actually supports: one of the strongest predictors we have of how long you'll live — not proof that raising your number by a few points guarantees anything. It's a trend worth tracking, not a verdict.
Is HIIT Actually Safe After 60? The Generation 100 Data
This is the question I get every time I bring up intervals with a client over 60, and it's a fair one — HIIT does put more demand on your heart and joints in a single session than a walk does.
The best answer we have comes from the Generation 100 study, a five-year randomized controlled trial out of Norway that followed 1,500 adults aged 70 to 77. One group did the Norwegian 4x4 protocol — four minutes hard, three minutes easy, repeated four times — twice a week. Another did 50 minutes of moderate continuous training twice a week. A third just followed standard physical activity guidelines on their own. Over five years, more than 95% of participants survived — well above the 90% survival typically expected in that age group — and the supervised interval group showed the strongest gains in cardiorespiratory fitness of the three6. The takeaway isn't "everyone over 60 should sprint." It's that appropriately dosed, well-supervised interval training is not just safe in this population — it may be the more effective option, not the riskier one.
The 80/20 Rule — Why I Don't Program All-HIIT or All-Zone-2
Here's where I'll give you my actual coaching opinion, not just the research summary.
The mistake I see most often isn't choosing HIIT or Zone 2 — it's living in the gray zone between them. A lot of "cardio" people do is neither truly easy nor truly hard: a 6.5-out-of-10-effort jog that's too intense to build a real aerobic base and too mild to move VO2max. Sports scientist Stephen Seiler's research on elite endurance athletes found that the highest performers spend roughly 80% of their training time at low intensity and only about 20% at high intensity — a pattern known as polarized training7. I use the same 80/20 split with clients, adjusted for real life: two to three Zone 2 sessions a week (30–45 minutes, conversational pace) as the foundation, plus one or two short interval sessions layered on top. That's usually two or three hard intervals of two to four minutes each, not thirty minutes of suffering. It's enough to move the VO2max needle without digging a hole you can't recover from before your next strength session.
A Client Example
A client in her late 50s came to me doing five HIIT classes a week — she'd read that steady cardio was a waste of time and wanted to "maximize every minute." Six months in, her resting heart rate had crept up instead of down, her sleep was worse, and a nagging knee issue kept flaring every few weeks. Nothing was wrong with any single session; the problem was that every session was hard, so she never actually recovered between them. We restructured her week to two interval sessions and three easy Zone 2 walks or bike rides — same total training time, completely different distribution. Three months later, her resting heart rate had dropped eight beats per minute, the knee stopped flaring, and she told me she finally looked forward to her easy days instead of dreading them.
What To Actually Do
1. Build your base first. Aim for two to three Zone 2 sessions a week — 30 to 45 minutes at a pace where you could hold a conversation but wouldn't choose to sing. Use the talk test; don't overthink a heart rate monitor if you don't already have one.
2. Add one or two short interval sessions. You don't need an hour of suffering — two to four hard efforts of two to four minutes each, with equal or longer recovery between them, is enough to move VO2max over time.
3. Stop living in the gray zone. If a session isn't clearly easy or clearly hard, it's probably doing less for you than you think. Pick a lane for each workout.
4. Don't rule out intervals because of age. The Generation 100 data on adults 70–77 shows supervised, appropriately dosed HIIT is both safe and highly effective — often more effective than moderate continuous training alone.
5. Let recovery set your hard-session count, not ambition. Sleep, stress, and joint health should decide whether you're doing one hard session a week or two — more isn't automatically better.
6. Track something that actually reflects fitness. Resting heart rate trends, how quickly your heart rate drops after a hard interval, or a periodic fitness assessment tell you more than the scale ever will.
Bottom Line
Zone 2 and HIIT aren't rivals — they're doing two different jobs. Zone 2 builds the aerobic engine and metabolic health that let you recover and keep showing up. HIIT is what stretches your ceiling, and that ceiling — your VO2max — is one of the strongest predictors we have of how long you'll live and how well you'll move while you're here. The research doesn't support picking a side. It supports mostly easy, occasionally hard, and almost never stuck in the middle.
