
The 10,000-Step Myth: What the Research Actually Says About How Much You Need to Move
The number didn’t come from a lab. It came from a pedometer company trying to sell pedometers.
Every few months, one of my accountability clients asks some version of the same question: “Am I supposed to be hitting 10,000 steps?” Usually they’re asking because they missed it and feel like they failed. Here’s the truth: nobody ever ran a study proving 10,000 is the number you need. It came from a marketing campaign, not a research lab. That doesn’t mean step counting is pointless — it means we’ve been chasing the wrong number for six decades. Let’s look at what the research actually supports.
Where “10,000 Steps” Actually Came From
In 1965, a Japanese company called Yamasa Clock released a pedometer named Manpo-kei — literally “10,000-steps meter” — timed to ride the wave of fitness enthusiasm around the Tokyo Olympics1. The number wasn’t chosen because researchers had tested it. It was chosen partly because the Japanese character for 10,000 (万) resembles a person mid-stride, and partly because round numbers are easy to market2. There was no clinical trial behind it. It was a product name that outlived the product and eventually got mistaken for medical advice.
What the Research Actually Shows
Six decades later, we finally have the data — and it tells a more useful story than “hit 10K, or you failed.” A 2025 dose-response meta-analysis in The Lancet Public Health, pooling data across mortality, cardiovascular disease, cancer, type 2 diabetes, cognitive decline, and fall risk, found that meaningful health benefits start showing up at just 3,000–4,000 steps a day, with most outcomes reaching their steepest improvement between 5,000 and 7,000 steps before leveling off3. A separate meta-analysis of 15 international cohorts, covering nearly 50,000 people, found that going from roughly 3,500 steps a day up into the 7,000–8,000 range cut all-cause mortality risk by 40–53%4 — most of the benefit was already banked well below 10,000.
Age changes the target, too. That same 15-cohort analysis found the plateau sits at 8,000–10,000 steps for adults under 60, but drops to just 6,000–8,000 for adults 60 and older4. And in a study following more than 18,000 women averaging 72 years old, those who took about 4,400 steps a day had a 41% lower mortality risk than those averaging 2,700 — with the benefit curve flattening out around 7,500 steps5. For most of my clients, that’s a more honest target than 10,000.
The Real Danger Zone Isn’t Missing 10K — It’s Sitting All Day
Here’s the number that actually matters more than 10,000: 5,000. Averaging under 5,000 steps a day is the working definition of a sedentary lifestyle in this research6. The average American adult, across all activity levels, takes roughly 5,000 steps a day7 — right at that line. For someone whose only planned activity is a few weekly training sessions, actual daily steps are typically lower than that average, not higher. That’s the real gap for most desk-bound clients, and it’s a separate problem from whether you train.
Sitting time itself is an independent risk factor for cardiovascular disease and all-cause mortality — independent of how much structured exercise you get8. That means a client who trains hard three times a week but sits at a desk the other twelve-plus waking hours a day is still carrying the risk that the gym sessions alone don’t erase. Researchers call the movement that happens outside of formal workouts — walking to the mailbox, taking the stairs, pacing during a phone call — non-exercise activity thermogenesis, or NEAT. It’s unglamorous, and it’s exactly what a daily step count is good at capturing.
Why I Still Use 8,000–10,000 With My Most Sedentary Clients
This part isn’t research — it’s how I actually coach. For clients who train with me a few times a week and otherwise sit at a desk all day, I’m not using 8,000–10,000 steps as a magic finish line. I’m using it as a smoke detector. If a client with a sedentary job consistently hits that range, I know their life outside our sessions includes real movement—not just the few hours a week we spend together. If they’re consistently under 5,000, that tells me something the scale and the workout log won’t: they’re sedentary the other 90% of their waking hours, no matter how hard we train on session days. The number isn’t the goal. It’s the gauge.
Why Pace Might Matter as Much as Total Volume
Total steps only tell part of the story — how fast you take them matters, too. Research on walking cadence, led by exercise scientist Catrine Tudor-Locke, reviewed dozens of studies and found that roughly 100 steps per minute is a reliable marker of moderate-intensity walking in healthy adults, with vigorous intensity starting around 130 steps per minute9. In practice, that’s the difference between wandering around a grocery store and walking with actual purpose. Count your steps for 30 seconds during a normal walk and double it — if you’re not close to 50, you’re strolling, not training. Eight thousand shuffled steps and 8,000 brisk ones are not the same workout, even though your tracker can’t tell the difference.
A Client Example
One of my long-time accountability clients works a desk job and trains with me three mornings a week. For months, his weight and strength numbers stayed the same even though his gym attendance was perfect. When we finally looked at his phone’s step data, we found that most days he was under 4,000 steps outside our sessions — he’d drive to work, sit for 9 hours, drive home, and sit again. We didn’t change his training. We set a simple target: 8,000 steps a day, tracked daily, with a short walk after lunch and another after dinner. Nothing else changed. Six weeks later, his energy was up, his sleep had improved, and the scale had finally started moving — not because of anything we did in the gym, but because of what he was doing the other five days a week.
What To Actually Do
Stop treating 10,000 as a pass/fail line. Most of the benefit lies between 5,000 and 8,000 steps a day for most adults — and lower than that if you’re 60 or older.
If you’re currently under 5,000 steps a day, that’s the gap to close first. Moving from sedentary into the 7,000–8,000 range is where the biggest drop in health risk happens — going from 8,000 to 12,000 matters far less.
Walk with a purpose for at least part of your day. Aim for roughly 100 steps a minute — brisk enough that you’d notice it — rather than counting every slow lap around the kitchen the same as a real walk.
If you already train several times a week, use your daily step count as a check on the other days, not a replacement for training. It tells you whether you’re sedentary, not whether you’re getting stronger.
Break up long sitting stretches. Standing and moving for even a couple of minutes every 20–30 minutes measurably lowers post-meal blood sugar and insulin spikes10, independent of your total daily step count.
If you’re 60 or older, 6,000–8,000 steps a day is a legitimate, research-backed target — not a consolation prize for missing 10,000.
Bottom Line
The 10,000-step target didn’t come from a scientist — it came from a 1965 pedometer ad. The actual research shows most people get the bulk of the benefit well before 10,000, especially past age 60. But if you’re one of my clients whose only planned activity is at my gym, hitting 8,000–10,000 steps daily still earns its place — not as a magic number, but as proof you’re actually moving the other four or five days, too.
